How this macro calculator works
This calculator divides a calorie target that you provide. It does not calculate maintenance calories, a deficit, or a surplus. Use the TDEE calculator first if you need an initial calorie estimate.
Rounding order: Protein grams are rounded first, then multiplied by 4. Fat calories are rounded from calories x fat percentage, then fat grams are rounded after division by 9. Carbohydrate calories equal entered calories minus the rounded protein-calorie and fat-calorie amounts. Carbohydrate grams are then rounded after division by 4. This order can make the displayed gram totals differ slightly from a calculation that rounds only once at the end.
Input and guard behavior: Use a current body weight and a calorie target that already reflects your goal. The form marks 800 to 8,000 calories, 30 to 300 in the selected weight unit, and 15% to 45% fat as intended input ranges. Invalid or nonnumeric values produce no result. The calculator does not generate macro targets for a fat-loss calorie input below 1,200 calories per day, including a value restored from a direct link. Protein, fat, and carbohydrate remain uncalculated in that blocked state. For valid results, protein and fat calculations cannot become negative. If protein and fat use all available calories, carbohydrate is held at zero rather than becoming negative.
Changing the goal changes the protein factor only. It does not change the calorie field. Changing fat percentage changes fat and carbohydrate while protein remains based on body weight. The output is a planning allocation from entered values. It is not a measurement of energy needs or nutrient status.
There is no universal macro ratio
Dietary approaches with different carbohydrate and fat distributions can support body-composition goals when energy intake, adequate protein, nutritional quality, and adherence are addressed.[2] The output should therefore be read as one workable allocation, not the only correct ratio.
For most exercising adults, a broad protein range of about 1.4 to 2.0 g/kg per day is supported in sports-nutrition guidance, with higher intake sometimes used during energy restriction.[3] TDEE Lab's balanced fat-loss setting is above that general range. It is a high-protein planning choice, not a minimum requirement.
How to adjust the split
- Set calories from your maintenance estimate and goal before changing macro percentages.
- Choose a protein target that is achievable with your food pattern.
- Keep enough carbohydrate to support the training you perform.
- Keep enough fat for food variety, essential fatty acids, and a sustainable diet.
- Review energy, hunger, digestion, performance, and the multi-week weight trend.
